1 · Light PRC
Retinal ipRGCs pass light signals to the : morning light phase-advances the clock, while evening and night light phase-delays it.The clock is not fixed; it is re-calibrated each day by light signals — this is the light PRC (phase response curve):Light signal pathway:
· Retinal ganglion cells: ipRGCs (intrinsically photosensitive retinal ganglion cells, containing melanopsin)
· Most sensitive to 480 nm blue light
· Signal travels to the hypothalamic SCN → adjusts CRY / PER gene expression
The PRC curve (phase response across 24 h):
· Morning light (0-3 h after waking): phase advance — "today's clock runs earlier than yesterday's"
· Afternoon light: dead zone — almost no phase effect
· Evening + night light (within 2-4 h before sleep): phase delay — "today's clock runs later than yesterday's"
Intensity:
· Indoor light (~ 100-500 lux): weak influence
· Outdoor overcast (~ 5000-10000 lux): strong calibration signal
· Direct sunlight (~ 50000-100000 lux): strongest
· Phone screen (~ 50-100 lux blue peak): weak but cumulative + mistimed → matters
Practical takeaways:
· 15-30 min outdoor light in the morning = strongest SCN calibration + beats any supplement
· Blue-light control after 9 pm (orange glasses / blue-block apps / dim screens) = prevents SCN from being pushed later
· Fully dark bedroom (blackout curtains / eye mask) = lets nocturnal melatonin rise
Next: melatonin PRC runs opposite to the light PRC, which is why "melatonin in the morning" is not just useless but harmful.
